Serving Size: The First Lie
Here's where most people get tripped up. The serving size on the label is not a recommendation โ it's a number the manufacturer chose to make the nutrition stats look better.
A bottle of juice that looks like a single serving might list "2 servings per container" on the label. That means the 25 grams of sugar listed is actually 50 grams if you drink the whole bottle (and you will, because who drinks half a bottle of juice?).
Always check:
- How many servings are in the container
- What a serving size actually looks like (often absurdly small)
- Whether you're going to eat/drink more than one serving
If the serving size is "2 cookies" and you eat 6, you need to multiply everything by 3. Most people don't do this math, and the food industry knows it.
The Ingredients List Tells the Real Story
The ingredients list is ordered by weight. The first three ingredients are what you're mostly eating. If sugar (or one of its 60+ aliases) is in the top three, you're eating a sugar product with some other stuff mixed in.
Sugar aliases to watch for:
- Dextrose, maltose, sucrose, fructose
- Cane juice, cane syrup, rice syrup
- Malt syrup, corn syrup, high-fructose corn syrup
- Fruit juice concentrate
- Agave nectar, honey (yes, these are still sugar)
A good rule: if the ingredients list reads like a chemistry textbook, it's processed. That doesn't mean it's automatically bad for you, but it means you should know what you're choosing.
The % Daily Value Column Is Actually Useful
Most people ignore the "% Daily Value" column on the right side of the label. That's a mistake โ it's the most honest part of the whole thing.
The percentages are based on a 2,000-calorie diet, which may not match your actual needs, but they give you a benchmark:
- 5% or less = low in that nutrient (good for sodium, saturated fat, added sugars)
- 20% or more = high in that nutrient (good for fiber, vitamins, protein, calcium)
If a product has 25% of your daily sodium in one serving and you're going to eat two servings, that's half your daily sodium in one meal. Not great if you're watching blood pressure.
Marketing Words That Mean Nothing
Let's run through the most common ones:
"Clean" โ No regulated definition. Anyone can put this on anything.
"Healthy" โ The FDA does have criteria for this one, but the criteria are outdated and loose. A product can qualify as "healthy" while still being highly processed.
"Superfood" โ Pure marketing. There's no scientific or regulatory definition.
"Gluten-free" โ Important if you have celiac disease or gluten sensitivity. Otherwise, gluten-free products often have more sugar and fat to compensate for texture.
"Organic" โ This one is actually regulated, but organic doesn't mean healthy. Organic cane sugar is still sugar. Organic potato chips are still potato chips.
"No artificial colors or flavors" โ Good, but check what they used instead. "Natural flavors" can still be heavily processed.
Added Sugars: The Number That Matters
The FDA now requires "added sugars" to be listed separately from total sugars. This is a big deal.
Total sugars include naturally occurring sugars (like the lactose in milk or the fructose in fruit). Added sugars are what's been added during processing โ the stuff you should actually be limiting.
The American Heart Association recommends:
- Men: no more than 36 grams of added sugar per day
- Women: no more than 25 grams of added sugar per day
One yogurt cup can have 15-20 grams of added sugar. That's most of your daily allowance in one snack. Check the added sugars line and make decisions accordingly.
Sodium Is Sneaky
You'd be surprised where sodium hides. Bread, cereal, canned soups, condiments, even chicken (many commercial chickens are injected with a salt solution to plump them up).
If you're eating processed or restaurant food regularly, you're probably getting 3,000-4,000mg of sodium per day. The recommended limit is 2,300mg. Check the sodium percentage and remember to multiply by servings.
